“Ten Thousand Meters" Training Skills for Mass Runners

Ten thousand meters is a physical endurance item. Among them, the long-term aerobic metabolism and the ability of muscles to resist lactic acid are the characteristics of the greatest energy supply for 10,000-meter training. Aerobic training belongs to long-distance endurance training, also known as "cardiopulmonary training".
For middle- and long-distance runners who want to improve the 10,000-meter level, both aerobic endurance training and lactic acid tolerance training are indispensable. The two are closely related and are the main training content to improve the 10,000-meter performance.

The first week
Monday: Aerobic: 16 km
Tuesday: Jogging: 12 kilometers + 600 meters x 4 times, interval time: 2 minutes / month
Thursday: Intermission: 1000 meters x 10 times, Intermission time: 3 minutes / month
Saturday: Aerobic: 25 km
Sunday: Jogging: 10 kilometers + core training (waist and abdomen + lower limb strength training)

The second week
Monday: Aerobic: 16 km
Tuesday: Jogging: 10 kilometers + 400 meters x 10 times, interval time: 1 minute / month
Thursday: Intermission: 3000 meters + 2000 meters + 1000 meters x 3 times, interval time: 5 minutes + 3 minutes per month
Saturday: Aerobic: 20 km
Sunday: closed

The third week
Monday: Aerobic: 16 km
Tuesday: Jogging: 12 kilometers + 200 meters x 10 times, interval time: 1 minute / month
Thursday: Special running: 8 kilometers (full force) + 600 meters, interval time: 5 minutes per month
Saturday: Jogging: 20 kilometers
Sunday: core training (waist and abdomen + lower limb strength training)

The fourth week
Monday: Aerobic: 12 km
Tuesday: Jogging: 10 kilometers + 800 meters x 3 times, interval time: 3 minutes / month
Thursday: Jogging: 12 kilometers

Long-distance races are not an individual sport. Other runners and those on the sidelines are the magic sauce of motivation.
Us too.
Share motivation. As we pump our arms, so too our legs will follow.

Factors affecting the "endurance level" of middle and long distance runners
1.Oxygen transport system function
The ventilation and ventilation of the lungs affect the body's ability to absorb oxygen. The oxygen in the air is sucked into the lungs through the activities of the respiratory organs, and exchanged with the pulmonary circulation capillaries. The heart's pumping function maintains an effective "ventilation/blood flow ratio". The greater the lung ventilation, the more oxygen in the body. Many, breathing rate and breathing depth can affect changes in lung ventilation. In addition, the pumping function of the human heart is closely related to aerobic endurance.
2.Skeletal muscle characteristics
Skeletal muscle is a type of striated muscle, a muscle attached to the bone. The aerobic metabolism of muscle tissue affects the level of aerobic endurance. The increase in the number of openings of the capillary network in the muscle can increase the blood flow of the muscle per unit time, and the blood can carry more oxygen to the muscle.
3.Neuromodulation
Neural regulation refers to the regulation of physiological functions achieved under the direct participation of the nervous system, and is the most important regulation method of the human body. The stability of the cerebral cortex and the coordination between the central nervous system affect aerobic endurance. Practical research shows that scientific aerobic endurance training can improve nerve regulation, save energy consumption, and maintain long-term muscle activity.

XRC Running Tips - " Variable Speed Running" Marathon training Method

①: 20 kilometers long-distance running at variable speeds
Warm up 2 kilometers. The first 5 kilometers mixed oxygen pace (heart rate: 160~165 beats/min), 6~7 kilometers jogging pace (heart rate: 130~135 beats/min), 8-12 kilometers mixed oxygen pace (heart rate: 160~165 Beats/min), 13~14km jogging pace (heart rate: 130~135 beats/min), 15~19km anaerobic pace (heart rate: 165 beats/min), 20km jogging pace (heart rate: 130 Times below/min).

②: 10 kilometers variable speed running in short and medium distance
Warm up 4 kilometers. The first kilometer starts at a PB pace of 10 kilometers + 25 seconds, and the second kilometer starts with an acceleration of 5 seconds per kilometer to complete 10 kilometers. For example, 10 kilometers PB: 40 minutes (4 minutes/km). The first kilometer: 425, 420, 415, 410, 405, 400, 355, 350, 345, 340.
